Train major patterns three times weekly with rest days between. You practice skill more often and recover better than daily body-part chaos.

## Session outline

1. Squat pattern — goblet squat or leg press.
2. Hinge — Romanian deadlift or hip thrust.
3. Push — push-up or dumbbell press.
4. Pull — row or lat pulldown.
5. Core — plank or dead bug, 2–3 sets.

## Progression rules

Add a rep or a small load each week when form stays clean. Film one set monthly. If range of motion shrinks as weight climbs, you changed the exercise—not progressed.

## Weekly rhythm

Mon / Wed / Fri or Tue / Thu / Sat works for most schedules. Keep a short walk on off days.

Consistency for eight weeks beats a “perfect” program you abandon after five intense days.
